A healthy body is built on daily habits: how we move, sleep, sit, care for our skin and feet, manage load, and rest on time. Below are short blocks with clear steps you can start using today.

Daily movement

Even 5–10 minutes a few times a day matter more than rare “heroic” gym sessions.
What to do:

  • 6–8k steps/day (or 10–15 minutes of brisk walking in the morning and evening).

  • 2–3 times a week — basic strength: chair squats, wall push-ups, resistance band rows.

  • Daily — mobility: neck, thoracic spine, hips, ankles.

Micro-habit: set a 50-minute timer — stand up and stretch for 60–90 seconds.

Posture and desk ergonomics

Long sitting is the main “thief” of back and neck energy.
Quick checklist:

  • Screen at eye level, lower back supported by the chair/back roll.

  • Feet flat on the floor, knees at ~90°.

  • Keyboard close, shoulders relaxed, wrists straight.

  • Every 2–3 hours — 3–5 minutes of walking.

Sleep as “reset”

Sleep is the essential “repair” of tissues and the nervous system.
Minimum:

  • 7–9 hours, consistent bedtime.

  • Darkness, cool temperature (18–20°C), silence or white noise.

  • No screens 60 minutes before bed; morning light as early as possible.

Feet — the foundation of the body

The condition of your feet affects your gait, knees, and lower back.
Prevention:

  • Shoes that fit in length/width, with enough space for the toes.

  • Switching pairs during the week, letting insoles dry properly.

  • Regular care for skin and nails; for corns/cracks/ingrown nails — see a podiatrist.

  • 3–5 minutes daily: ball rolling, calf stretches, “short foot” exercises.

Skin, sun, water

This isn’t about a “perfect” cosmetics checklist — it’s about the basics.
Simply:

  • SPF 30+ on exposed areas year-round (neck, ears, hands).

  • Shower warm, not hot; gentle cleanser; moisturize afterward.

  • Water: keep a bottle on your desk, drink small amounts throughout the day.

Breathing and stress

Shallow breathing increases neck and back tension.
Practice 2×/day for 2 minutes:

  • Inhale through the nose for 4 s → exhale for 6–8 s.

  • Shoulders relaxed, belly soft, tongue resting on the palate.

  • Before a meeting/bedtime — the perfect “switch”.

Safe load and recovery

Tissues get stronger from gradual load, not sudden bursts.
Rules:

  • The “10% rule”: increase volume/weight by no more than 10% per week.

  • Pain > 48 hours, swelling, numbness, or “shooting” sensations — a reason to reduce load and see a specialist.

  • Plan 1–2 easy days between heavy training sessions.
